Think one hour of lifting each week is enough to beat the clock? Think again. A sweeping new analysis of almost 150,000 people suggests there is a narrow, practical window where resistance work delivers the clearest survival benefit—and that piling on more doesn’t necessarily buy you extra years.

Researchers at the Harvard T.H. Chan School of Public Health sifted through decades of data from three heavyweight cohort studies—the Health Professionals Follow-up Study and two Nurses' Health Study cohorts—tracking 147,374 participants over as long as 30 years. They wanted to isolate the effect of resistance training on mortality, and to see how that effect interacts with aerobic activity.

The headline figure is straightforward. Spending about 90–119 minutes per week on strength training was linked with a roughly 13% lower risk of dying from any cause over the study period. Shorter sessions seemed to help less. And beyond about two hours a week, the additional survival benefit flattened out—no clear extra drop in mortality showed up for 120 minutes or more.

There were more specific wins too. People who logged 90–119 minutes weekly had a roughly 19% lower risk of death from heart disease and about a 27% lower risk of death from neurological causes, including conditions like Alzheimer’s. So the impact wasn’t just general longevity; it showed up in major, cause-specific ways.

But strength training didn’t act alone. The team measured aerobic work in MET-hours—the energy cost of an activity compared with resting. For context: 150 minutes of moderate aerobic exercise equals about 7.5 MET-hours. People who accumulated at least 45 MET-hours a week—far beyond basic recommendations—had striking reductions in mortality, on the order of 42–47% lower risk, regardless of how much strength work they did.

Mixing the two paid off most. The largest mortality drop—around 45%—was observed in people combining roughly 30–44 MET-hours of aerobic activity weekly with 60–119 minutes of strength training. In short: lift, yes. Run or cycle, definitely. Together they seem to protect better than either alone.

What should you take from these figures? First: more is not always better. There appears to be a sweet spot for resistance training where benefits peak. Second: aerobic exercise still edges out resistance work when taken alone, but the two forms are complementary. You don’t have to be an elite athlete to gain meaningful advantage—about one to two hours of focused strength work a week, coupled with regular cardio, is a sensible target.

That said, this is observational science. The study identifies associations, not proofs of cause. Participants self-reported their habits, and the cohort was composed largely of health professionals—people who may be healthier or more health-literate than the general public—so some caution is warranted when generalizing the numbers.

Even with those caveats, the dataset is unusually large and rich, spanning decades and giving researchers the ability to tease out patterns across causes of death. The authors note differing dose-response curves for various outcomes, implying that the optimal amount of resistance work might depend on whether you’re prioritizing heart health, brain health, or overall survival.

Practical? Yes. If you want a quick rule of thumb: aim for roughly 60–120 minutes of strength training per week and don’t skimp on aerobic minutes. Think of resistance work as an insurance policy for muscle, balance, and metabolic health, and aerobic exercise as the engine that keeps your cardiovascular system humming.

The study, led by Zhang and colleagues and published in the British Journal of Sports Medicine in 2026, also opens the door to more questions: how do different styles of resistance training compare? Are gains similar across ages and ethnicities? The research team hopes to dive further into quality-of-life measures and healthspan outcomes next—because living longer matters, but living better matters more.
